You have a clock in your head. It is not a metaphorical clock, and it is not the kind of clock you set an alarm on. It is a small cluster of about 20,000 neurons, sitting just above the place where your optic nerves cross, that ticks in a cycle of roughly 24 hours and 10 minutes. The technical name for it is the suprachiasmatic nucleus. The plain-language name is your circadian clock.

Your circadian clock is responsible for almost everything about your daily life that you don't think about. It raises your body temperature in the morning and lowers it at night. It triggers the release of cortisol (the wake-up hormone) at dawn and melatonin (the sleep hormone) at dusk. It tells your liver when to process food, your kidneys when to produce urine, your brain when to feel alert and when to feel tired.

It runs on its own. It does not need to be told. But it does need to be reset, every day, by one input more powerful than any other: light.

How light sets the clock

Light enters your eyes through the pupils, as you would expect. It hits the retinas at the back of your eyes, as you would expect. And then something happens that you may not expect: a specific set of cells, separate from the rods and cones you learned about in biology class, register the light and send a signal directly to your circadian clock. These cells are called intrinsically photosensitive retinal ganglion cells, and they are the only reason you can tell dawn from dusk.

What they particularly like is short-wavelength, blue-ish light in the morning and long-wavelength, warm-amber light in the evening. This is, conveniently, exactly what the sun provides when it rises and sets. Blue-rich light tells your clock: morning, wake up. Warm light tells your clock: evening, wind down. Artificial light, depending on the source, can confuse this signal badly.

Morning light

Morning light is the strongest single signal your body gets about the time of day. A few minutes of direct or near-direct sunlight — within an hour of waking, ideally — does three things at once: it suppresses any leftover melatonin from the night, it triggers a small cortisol pulse that helps you feel alert, and it anchors the timing of your circadian clock so the rest of the day has a phase to hang on.

This is the reason the Dreamegg Sunrise Beam works. It is not magic. It is a small, warm, gradually brightening light that, over 30 minutes, sends the same kind of "morning is here" signal to your circadian clock that a real sunrise would. By the time the sound arrives, your body has already done its morning prep. You wake up because your body is ready to wake up, not because a phone screamed at you.

Evening light

Evening light works in the opposite direction. Warm, dim light (think: candles, firelight, incandescent lamps) tells your circadian clock that night is coming. It allows melatonin to start rising. It begins the slow process of preparing your body for sleep.

Cool, bright, blue-rich light in the evening — think: overhead LED, fluorescent office lighting, a phone screen — does the opposite. It tells your circadian clock it is still morning. It suppresses melatonin. It pushes the timing of your sleep later. The effect is not enormous, but it is real, and it accumulates.

About screens

You have read this part before. Phones and laptops emit blue-rich light. They suppress melatonin. They make it harder to fall asleep. You should not use them in the hour before bed. The advice is correct. The advice is also, in our experience, almost impossible to follow.

The compromise that actually works: use the brightness and warmth settings on your phone and laptop. Night Shift, Night Mode, f.lux, dark mode — they all do roughly the same thing, which is shift the screen's color temperature from blue to warm. They are not as good as not using the screen at all. They are much better than using the screen at full brightness and full blue. Use them.

Practical summary

Here is the entire thing, in five lines:

  1. Get morning light. Real light, ideally. A sunrise alarm, if not.
  2. Dim warm light in the evening. Candles, lamps, the Dreamegg night light setting.
  3. Use a warm-night mode on your screens after 8pm.
  4. Keep your wake time consistent, even on weekends.
  5. Trust the boring, free, light-based interventions. They work.

The expensive stuff — the smart beds, the temperature-controlled mattresses, the vibrating headbands — is optional. The light is not.
